'Japanese Walking' Beat Steady Walking in a Randomized Trial: +17% Leg Strength, +9% Aerobic Fitness
Three minutes fast, three minutes slow, repeated — that's it. In a 5-month randomized trial of 246 middle-aged and older adults, interval walking beat continuous walking on leg strength, aerobic capacity and blood pressure. And the 10,000-step target it replaces was never evidence-based.

The most effective walking protocol in the published literature is almost insultingly simple: walk fast for three minutes, walk slowly for three minutes, repeat about five times. Roughly thirty minutes, no gym, no equipment. It comes out of Shinshu University in Japan, and in a head-to-head trial it beat the walking most people already do.
The trial
Researchers randomized 246 middle-aged and older adults into no walking training, moderate-intensity continuous walking, or high-intensity interval walking, and followed them for five months. In the interval group, isometric knee flexion strength rose 17%, isometric knee extension 13%, and peak aerobic capacity for walking 9% — all at P<.001, and all significantly greater than the continuous-walking group. Resting systolic blood pressure also fell more in the interval group.
Why the 10,000-step target can go
The number most people chase has weaker foundations than the protocol above. A 2022 meta-analysis of 15 cohorts covering 47,471 adults opens by stating plainly that although 10,000 steps per day is widely promoted, there is little evidence to support it. Mortality risk keeps improving with more steps but the curve flattens well before 10,000 — the target is a marketing artefact, not a finding.
How to run it
Three minutes fast — brisk enough that talking is work — then three minutes easy, about five rounds, three or four days a week. Add a short walk after dinner if you can; post-meal walking blunts glucose spikes. Then drop the step-count guilt entirely. The plan you will actually keep beats the perfect plan you quit.
